For a brutally intense training session try this workout for a month.

20 seconds on 10 seconds rest repeat 8 times.

Pick 3-4 exercises per body part

Leg Press

Straight leg dead lifts

Leg Curls

Hack Squat

Calve raises

 End with HIIT on stationary cycle 20 minutes

 Abs

Leg raises

 

Workout 2

Shoulders

Side laterals

Rear cable laterals

Shoulder press

Front raises

Reverse grip incline bench press

 

Chest

Incline dumbbell flyers

Cable flyers

Incline bench press

Dips

Press ups

 

Triceps

Tricep pushdowns

Dumbbell Tricep extension

Rope pull downs

Tricep dips between 2 benches

Workout 3

Back

Lat pulldowns

Straight arm pulldowns

Chin Ups

Seated Row

Machine Row

Bent over barbell row

 

Biceps

Preacher curl

Dumb bell curls

Hammer Curls

E-Z bar curls
